Straight up, before you read: I’m a coach sharing what worked for me and the people I walk with — I’m not a licensed dietitian or personal trainer — my credential is the results I’ve built on myself and the people I walk with. This is general education and what’s worked for me, not medical, nutritional, or professional advice. Check with your doctor before changing how you train or eat, especially with any injury or condition. Results vary — what you get out depends on the dedication and commitment you put in. No outcome is guaranteed. If you’re in real crisis, please reach out to a licensed professional — and I’ll gladly help you find one.
This is the supplement map I wish someone handed me when I started. I’m not telling you to buy anything — that’s the whole point. Read it, find where you line up, and if you genuinely feel you need it, go get it yourself. But hear me first: supplements are supplementary. Every single one below, I’ve listed the whole food that gives you the same thing. Get it from the plate first — God already built the source. Reach for a bottle only when food and sleep aren’t closing the gap. And nothing here is hormones, fat burners, or anything that fights how your body was made.
How to read this: each one starts with how you feel, then the food to eat, then the supplement if you still need it.
The core three
Protein
If you feel you can never hit enough protein, always snacky, recovery is trash. Eat first: eggs, chicken, beef, fish, Greek yogurt, lentils, beans. Supplement: whey or a pea/rice blend — only to fill the gap on busy days.
Creatine
If you feel weak, plateaued, foggy. Eat first: red meat and herring carry the most — but you’d need pounds of it daily. Supplement: this is the rare one where the powder wins — 3 to 5g monohydrate daily, cheap, most-researched there is.
Water (the free one)
If you feel cramps, headaches, flat workouts. Fix first: water and a pinch of real salt. No pill beats being hydrated.
Fill-the-gaps
Vitamin D3
If you feel run down in winter, low mood, sick often. Eat first: sunlight (15–20 min), salmon, sardines, egg yolks, mushrooms. Supplement: D3 with K2 if you’re indoors or it’s winter. Bloodwork if you can.
Omega-3
If you feel stiff joints, dry skin, brain fog. Eat first: salmon, sardines, mackerel, walnuts, chia, flax. Supplement: fish oil only if you won’t eat fatty fish 2–3x a week.
Magnesium
If you feel wired at night, crampy, poor sleep. Eat first: pumpkin seeds, spinach, black beans, almonds, dark chocolate. Supplement: glycinate for sleep/calm, citrate if you want digestive help too.
Zinc
If you feel you catch every cold, slow healing, low drive. Eat first: oysters (king of zinc), beef, pumpkin seeds, chickpeas. Supplement: short courses when run down — don’t megadose.
Potassium
If you feel cramps and fatigue despite eating clean. Eat first: potatoes, bananas, avocado, beans, leafy greens. Supplement: rarely needed — food wins easily here.
Energy, focus and stress
Caffeine
If you feel flat before training, sluggish mornings. Eat first: black coffee, green tea, yerba mate — real sources with antioxidants. Supplement: pills only if you want precise dosing. Cut it 8+ hrs before bed.
L-theanine
If you feel jittery or anxious from caffeine. Eat first: green tea has caffeine + theanine already paired. Supplement: add theanine to coffee for calm, clean focus.
Ashwagandha
If you feel burnt out, stressed, racing mind at night. Eat first: no direct food — but nail sleep, sunlight, and whole foods before an adaptogen. Supplement: cycle it, don’t run it forever.
B vitamins
If you feel drained, low energy, especially plant-based. Eat first: eggs, meat, fish, leafy greens; B12 from animal foods or nutritional yeast. Supplement: B12 if vegetarian/vegan — that one’s genuinely hard from plants.
Gut, joints and recovery
Probiotics
If you feel bloated, irregular, digestion off. Eat first: yogurt, kefir, kimchi, sauerkraut, miso — real fermented food beats most pills. Supplement: a strain-specific probiotic only if food isn’t enough.
Fiber
If you feel backed up, never full. Eat first: oats, beans, berries, veggies, chia. Supplement: psyllium husk only to patch a low-fiber stretch.
Collagen
If you feel achy joints; care about skin/hair/nails. Eat first: bone broth, skin-on chicken, slow-cooked cuts + vitamin C (peppers, citrus). Supplement: collagen peptides are a convenient nice-to-have.
Curcumin / turmeric
If you feel nagging joint pain, inflammation. Eat first: turmeric + black pepper in cooking, ginger, fatty fish. Supplement: a curcumin extract with pepper for a stronger dose.
Sleep
Melatonin
If you feel your sleep clock is wrecked — jet lag, night shifts. Eat first: tart cherries, kiwi, and most of all — kill the screens and get morning sunlight to set your rhythm. Supplement: smallest dose (0.5–1mg), short term only.
Glycine
If you feel restless, light sleep. Eat first: bone broth, gelatin, skin-on meats. Supplement: glycine or magnesium at night to deepen sleep naturally.
Men’s foundation
Natural levers first
If you feel low drive, low energy, soft. Eat first: eggs, red meat, oysters, olive oil, nuts — real fats and minerals your hormones are built from. Then: sleep, sunlight, and heavy strength training. That’s the natural stack. No hormones, no shortcuts.
The honest bottom line
Look at how often the answer above was food. That’s the whole lesson. 90% of people need maybe three to five bottles — protein, creatine, vitamin D, magnesium, fish oil if you don’t eat fish — and the rest they could eat their way out of. A supplement patches a gap in a good diet. It can’t replace one.
Fill the plate first. Supplements are the last 10%. Job’s not finished.
